This session combines upper-body strength work with a fast-paced conditioning circuit and a running finisher. Read the full workout before you begin, prepare the equipment you need, and give yourself enough space to perform each movement safely. Use controlled technique during the strength sets; speed should never come at the expense of good movement.
Choose loads and variations that match your current training experience. The listed percentages and rep targets are demanding, so do not treat them as a requirement to lift beyond your ability. If explosive push-ups, pull-ups, or TRX flys are not appropriate for you yet, use a controlled variation you can perform with stable form.
Spend a few minutes gradually increasing your effort before the working sets. Make sure your shoulders, elbows, wrists, and upper back feel ready for pressing and pulling. During the circuit, move at a pace you can sustain while keeping each repetition deliberate. Rest as needed to regain control of your breathing and technique rather than rushing through poor-quality reps.
Record the weights you use, the quality of your repetitions, how long the circuit takes, and how the run feels. Compare future attempts only when the conditions and movement standards are similar. Progress can mean more consistent technique, a manageable pace, or completing the session with better control—not simply finishing faster.
This is a high-intensity workout and may not suit every fitness level. Scale the movements, reduce the volume, or stop if you cannot maintain good form or feel unwell. If you are unsure how to adapt the session to your goals, speak with a qualified trainer. Explosive incline bench press: Set your feet firmly, keep your shoulder blades stable against the bench, and lower the bar under control to the upper chest. Press powerfully while keeping wrists stacked over elbows. Use a lighter load if you cannot control the lowering phase; do not bounce the bar.
Inverted rows: Set the bar or suspension handles at a secure height, keep your body in a straight line, and pull your chest toward the handles. Avoid shrugging your shoulders or letting your hips sag. For explosive push-ups, keep your trunk braced and land with soft elbows; use regular push-ups if you cannot land safely.
Jump pull-ups and TRX flys: Use a stable bar and controlled jump, then lower with care. For TRX flys, keep a slight bend in the elbows and move only through a range you can control without the shoulders rolling forward.
Common errors include choosing too much weight, rushing the lowering phase, losing a straight body line during rows or push-ups, and treating the circuit as a race. Reduce reps or choose easier variations before form breaks down. Keep the running finisher at a sustainable effort if fatigue affects your stride.
Is this workout for beginners? The prescribed volume and explosive movements are demanding. Beginners should reduce rounds, choose controlled variations and get coaching before attempting the full session.
How should I track progress? Record loads, clean reps, circuit time and how you felt during the run. Compare like-for-like sessions and prioritize technique over speed.
