  • 8 hammer curls
  • 10 close-grip preacher curls
  • 8 incline dumbbell curls
  • 10 Superman cable curls

Last Push

Complete 4 rounds: 30 seconds of work / 10 seconds of rest.

  • Cable triceps pushdowns
  • Overhead triceps extensions
  • Dips

Cardio Finisher

  • 10 × 200 m sprints

How to Train Arms with Control

This session combines direct biceps work, triceps exercises and short running intervals. Warm up your elbows, shoulders and wrists before the heavier sets, and increase the load gradually rather than jumping straight to your working weight. Use a range of motion you can control and avoid swinging your torso to move the bar during curls.

The listed intensity is challenging. If 90% of your 5RM makes it difficult to keep strict form, lower the weight. Rest long enough to perform the next set safely. During the accessory rounds, choose dumbbells and cable settings that allow you to control both the lifting and lowering phases. For dips and overhead extensions, use a comfortable range of motion and substitute an easier variation if you feel joint discomfort.

Track Progress and Recovery

Record the loads, sets, repetitions and sprint times. Progress can mean better control, more consistent reps or improved recovery between efforts. Avoid treating every session as an all-out test; allow time to recover before repeating a demanding arm and sprint workout. Stop if you feel unwell or cannot maintain safe technique. For help choosing an appropriate starting point, visit Our Trainers or request a free consultation.

Keep the sprint pace repeatable and leave enough recovery to perform the next interval with control. If the session is too demanding, reduce the rounds or replace the sprints with a comfortable row or walk. Choose a load that fits your current ability, and stop if pain or unusual symptoms occur.

Arm Exercise Technique

Barbell curls: Stand tall, keep your elbows close to your sides and curl without swinging your hips or leaning backward. Lower the bar slowly. Hammer curls: Keep palms facing each other and wrists neutral. Incline dumbbell curls: Let the arms extend comfortably behind the torso, then curl without letting the shoulders roll forward. Use a lighter weight if you need momentum.

Preacher curls and cable curls: Keep the upper arms supported or steady and control the return phase. Triceps pushdowns: Keep elbows close to the body and extend the forearms without rocking your torso. For overhead extensions, use a comfortable shoulder range and keep your trunk braced. Substitute a supported triceps exercise if dips cause discomfort.

Sprints: Warm up gradually and keep each interval at a pace you can repeat with good running mechanics. If fatigue changes your stride, shorten the intervals or use a brisk walk or row instead.

Common Mistakes

Using a weight that causes swinging, dropping the weight too quickly, locking into painful ranges, and treating every sprint as an all-out effort can reduce quality. Keep reps controlled and stop any exercise that causes pain.

Frequently Asked Questions

Will this workout spot-reduce arm fat? No single workout can target fat loss from one body area. Strength training can build arm muscle; overall body composition is influenced by training, nutrition and individual factors.

How often should I repeat it? Frequency depends on your overall program and recovery. Allow your arms and shoulders to recover between hard sessions and adjust volume to your experience.
